VDOT vs VO2 Max: Which Number Should Guide Running Training?

Runners often use VDOT and VO2 max as if they mean the same thing. They do not. One describes physiology. The other turns performance into practical training paces.

VO2 max has the glamour. Watches surface it, labs measure it, and runners treat it as a fitness score. VDOT is quieter. It starts with a recent race result and asks a more useful coaching question: what paces should this runner train at right now?

That difference matters because training paces need to be grounded in running performance, not just oxygen-use estimates. A runner can have a respectable VO2 max estimate and still be poor at converting that fitness into a 10K, half marathon, or marathon. Economy, durability, pacing skill, heat tolerance, fueling, and experience all sit between physiology and race day.

1. What VO2 max actually tells runners

VO2 max is the maximum rate at which the body can use oxygen during intense exercise. In a lab, it is measured directly. On a watch, it is estimated from pace, heart rate, and other signals. That estimate can be directionally useful, especially over long periods, but it is not the same as a lab test.

The practical limitation is simple: VO2 max is not a workout prescription. It does not automatically say what threshold pace should be, how hard easy runs should feel, or whether marathon pace is realistic after a disrupted block of training.

VDOT, popularised through Jack Daniels' running methodology, is performance-based. It uses a recent race result to estimate current running ability and map that ability to training paces. That makes it immediately useful for easy runs, threshold work, interval sessions, repetitions, and race prediction.

The key phrase is recent race result. A VDOT number from a well-paced, hard 5K is usually more useful than a stale personal best from three years ago. The VDOT calculator is only as honest as the input.

Training decisions need pace ranges that can survive real life. VDOT works well because it starts with what the runner has already demonstrated. It respects the messy truth that running performance is more than a lab value.

4. Where VO2 max still helps

VO2 max is not useless. It can show long-term aerobic development and can help spot broad fitness trends. If the estimate rises over months while training remains consistent, that is useful context. If it falls during illness, heat, altitude, or fatigue, it may be noise rather than a true loss of fitness.

The mistake is treating a watch VO2 max estimate as a command. If a watch says fitness improved but recent workouts feel strained, the workouts deserve more trust than the number.
